Understanding TDEE: How Many Calories Do You Actually Need
Before you can set a calorie target for weight loss, maintenance, or muscle gain, you need to know your baseline: how many calories your body burns in an average day. That number is your Total Daily Energy Expenditure (TDEE). Get it roughly right and a deficit or surplus becomes predictable. Get it wrong and you'll wonder why "eating less" isn't moving the scale.
The four pieces that make up TDEE
TDEE isn't one thing — it's four components added together:
- BMR (Basal Metabolic Rate) — the energy your body burns at complete rest just to keep organs running, breathe, and maintain temperature. This is the biggest slice, usually 60–70% of total burn.
- NEAT (Non-Exercise Activity Thermogenesis) — walking, fidgeting, standing, chores, typing. Wildly variable between people and often underestimated.
- Exercise Activity — deliberate workouts: gym sessions, runs, sports. Usually smaller than people assume, especially for moderate exercisers.
- TEF (Thermic Effect of Food) — the energy spent digesting and processing what you eat, roughly 10% of intake. Protein costs more to digest than fat or carbs.
Estimating your BMR
The Mifflin-St Jeor equation is the most accurate widely-used formula:
- Men: (10 × weight in kg) + (6.25 × height in cm) − (5 × age) + 5
- Women: (10 × weight in kg) + (6.25 × height in cm) − (5 × age) − 161
A 35-year-old woman, 65 kg, 165 cm: (10 × 65) + (6.25 × 165) − (5 × 35) − 161 = 650 + 1031.25 − 175 − 161 ≈ 1,345 kcal BMR.
From BMR to TDEE: activity multipliers
Multiply BMR by an activity factor to estimate TDEE:
- 1.2 — Sedentary (desk job, little to no exercise)
- 1.375 — Lightly active (light exercise 1–3 days/week)
- 1.55 — Moderately active (moderate exercise 3–5 days/week)
- 1.725 — Very active (hard exercise 6–7 days/week)
- 1.9 — Extremely active (physical job plus daily training)
Using the example above at "lightly active": 1,345 × 1.375 ≈ 1,850 kcal TDEE — the calorie level that maintains her current weight.
Why the calculator number is a starting estimate, not a fact
These formulas are population averages — real individual TDEE can differ by 10–15% due to genetics, muscle mass, hormones, and sleep. Use the calculator to pick a starting point, then adjust based on what actually happens:
- Track your weight for 2–3 weeks while eating consistently at your estimated TDEE.
- If your weight climbs, your real TDEE is lower than estimated — reduce the target by ~100–150 kcal.
- If your weight drops, your real TDEE is higher — nudge the target up.
- Re-check every 5–10 kg of weight change, since a smaller or larger body burns a different amount.
Common mistakes people make with TDEE
- Overestimating activity level. Most people who "exercise a few times a week" with a desk job fall under Lightly Active, not Moderately or Very Active.
- Double-counting exercise. Fitness trackers and activity multipliers both try to account for workouts — stacking both inflates your number.
- Ignoring NEAT changes during a diet. People unconsciously move less when eating less (less fidgeting, more sitting), which quietly lowers TDEE during a cut.
- Chasing a static number forever. TDEE shifts as weight, age, and activity change — it's a moving target to revisit, not a one-time calculation.
